Protein for shift workers: what to eat on night shift
How shift workers can hit their protein when meals fall at odd hours: when to eat on night shift, what Monash research found, and protein with no kitchen.
The quick answer
Shift workers need the same daily protein as everyone else, 46–64 g for most adults, but their meals land at odd hours. Eat your main protein meal before your shift, keep night-time snacks light, and have protein again when you wake. Recov tablets need no kitchen and contain no caffeine.
Do shift workers need more protein?
No. Australia's recommended dietary intake is 64 g a day for men aged 19–70 and 46 g for women, and a roster doesn't change that number. What changes is when you can eat. Shift work pushes meals into the middle of the night, and long shifts leave gaps where the only options are a vending machine or the servo.
More than 1.4 million Australians work rotating, irregular, evening, afternoon, morning or split shifts, according to Australian Bureau of Statistics figures reported by Monash University in 2018. Nurses, paramedics, police, factory workers, drivers and FIFO crews all run into the same problem.
When should you eat on night shift?
Researchers at Monash University, including Maxine Bonham's team in the Department of Nutrition, Dietetics and Food, have studied this. Two findings are worth knowing:
- Timing matters, not just food. Reporting a 2017 study, Monash researcher Gloria Leung said that when participants ate the same low-GI meal at night-time, "their blood glucose was up to six times higher".
- A night-time eating break was trialled. A 2018 Monash pilot asked night shift workers to rearrange their usual meals so they avoided eating between 1 am and 6 am, without changing what they ate.
One simple approach:
- Before your shift: your main protein meal, such as meat, fish, eggs or legumes with vegetables.
- Early in the shift: a smaller protein snack if you need one.
- The small hours: keep it light, or eat nothing if you can.
- When you wake: protein again to start your "day".

Protein can be hard to get on long shifts, when the only food nearby is a vending machine. When choosing a supplement for shift work, look for three things:
- No caffeine, so it won't get in the way of sleep after a night shift. The Sleep Health Foundation advises shift workers to avoid caffeine before going to bed.
- No kitchen needed, because breaks are short and staff rooms rarely have a kitchen.
- Light on the stomach, so it doesn't feel like a meal.
Recov ticks all three. It's a complete protein with all 20 amino acids, from porcine plasma protein pre-digested into di- and tri-peptides, and it contains no caffeine or stimulants. Your whole bloodstream carries only 2–3g of amino acids at any moment. Six tablets of Recov deliver roughly that entire amount, already broken down into small peptides your body absorbs directly.
How should a shift worker take Recov?
Six tablets a day is the everyday standard. The product-page chart splits it into two on waking, two in the early afternoon and two before bed. On a night roster, "waking" and "bed" simply move: two when you get up, two before your shift and two before you sleep. If you also train three to five times a week, take 8–12 a day.
If your job is physical as well, see protein for tradies. For protein at the end of your day, see protein before bed. You can see Recov here.
Frequently asked questions
What should I eat before a night shift?
A proper meal with protein and vegetables before you leave, such as meat, fish, eggs or legumes. It covers the hours when eating is least practical.
Is it bad to eat at 3 am on night shift?
Monash University researchers reported blood glucose up to six times higher when the same meal was eaten at night, and a 2018 pilot trialled avoiding food between 1 am and 6 am. If you're hungry, keep it small.
Can I take Recov before sleeping after a night shift?
Yes. Recov contains no caffeine or stimulants, and before bed is one of the set points on the dosing chart.
What protein can I keep in a locker?
Nuts, roasted chickpeas, jerky and protein tablets. Recov needs no fridge or shaker.
Do shift workers need a special protein?
No. The amount is the same as for day workers. The challenge is timing, so choose protein that fits your breaks.
